The longer the better. What you are really tying to do is make sure the t-case gets fully lubricated. I usually do some full lock turns (on dirt of course) to make sure the front end gets some good lubrication too. I would try to go more than 100 feet, but that's just me.

use both, when you switch into low, you'll hear another clunk when the transfer case switches into low. I try to use hi and low once a month also.
